TUESDAY DEEP DIVE: THE STRETCH

Sunday’s issue introduced the Standing Thoracic Side Bend with Lateral Reach. Today we provide three lateral chain stretches that address the full lateral line from the hip to the shoulder, and discuss the sun exposure protocol that supports natural vitamin D synthesis.

The lateral myofascial line — the connective tissue chain running from the lateral foot through the IT band, QL, lateral obliques, lats, and to the temporal region of the skull — is one of the most commonly restricted and least specifically trained lines in the body. The three stretches below address it from the ground up.

SUN EXPOSURE AND VITAMIN D SYNTHESIS

Outdoor sun exposure produces vitamin D in the skin through the action of UVB radiation on 7-dehydrocholesterol. The amount produced depends on skin pigmentation, latitude, time of day, season, and the percentage of skin exposed. Key practical points:

  • UVB is only available when the sun is more than 45 degrees above the horizon — roughly 10 AM to 3 PM in most temperate climates during summer months

  • Sunscreen with SPF 15 or higher reduces vitamin D synthesis by approximately 99 percent

  • 15 to 30 minutes of direct sun on the arms and legs (without sunscreen) three to four times per week during peak UVB hours is estimated to produce 1,000 to 2,000 IU of vitamin D in light-to-medium skin tones during summer months

  • This is insufficient to maintain optimal levels year-round in most climates north of 35 degrees latitude, where winter sun is too oblique to produce meaningful UVB

  • Adults over 60 produce approximately 75 percent less vitamin D from the same sun exposure as a 25-year-old, because the skin’s precursor concentration decreases with age

The practical conclusion: sun exposure is a valuable contribution to vitamin D status but cannot reliably maintain optimal levels in most adults over 60. Supplementation is necessary to consistently achieve the 40 to 60 ng/mL target range.

LATERAL CHAIN STRETCH 1: STANDING SIDE BEND WITH REACH (SUNDAY’S STRETCH)

Refined sun-exposure integration: perform this stretch outdoors during the 15 to 30 minute natural sun exposure window. The combination of lateral chain stretching and natural sun exposure is practical and time-efficient.

LATERAL CHAIN STRETCH 2: SUPPORTED SIDE-LYING HIP AND LAT STRETCH

Best for:  Deeper lateral hip and lower lat release, particularly after activities that involve lateral bending load (golf, tennis, paddling, hiking on side slopes).

How to do it:

  • Lie on your right side on a mat, right arm extended overhead on the floor

  • Stack both legs and let the hips fall slightly forward (not stacked directly on top of each other) — this creates a lateral stretch at the right hip

  • Reach the right arm further overhead along the floor, feeling the stretch along the entire right lateral line from hip to fingertips

  • Hold 45 seconds, switch sides

  • 2 rounds each side

LATERAL CHAIN STRETCH 3: STANDING IT BAND AND LATERAL HIP CROSS

Best for:  Releasing the iliotibial band and lateral hip, which tighten from sustained walking, running, and cycling.

How to do it:

  • Stand with feet together, cross the right foot behind the left ankle

  • Lean the entire upper body to the right, away from the crossed leg — you should feel the stretch along the outer left hip and thigh

  • Place the right hand on a wall for balance if needed

  • Hold 30 to 40 seconds, switch sides

  • 2 rounds each side

This is the classic IT band stretch, but the effectiveness is significantly improved by including the upper body lean, which stretches the entire lateral chain rather than just the hip.
